How to Prevent Blisters When Running: What Actually Works

The most reliable way to prevent blisters when running is to remove the causes of friction before you lace up. Wear moisture-wicking running socks that fit close to your foot, choose shoes with about a thumb's width of space between your longest toe and the end of the shoe, keep your feet dry, and cover hot spots the moment you feel them. Tape and balms can help in known trouble spots, but they work best in support of socks and shoes that fit.

Why Runners Get Blisters

A blister is a friction injury. When your foot slides inside your shoe or your sock shifts underfoot, the same patch of skin gets rubbed over and over, and fluid collects under the surface. The rubbing you feel is the warning sign that friction is building.

Moisture makes it worse. Damp, sweaty skin creates more friction against fabric than either dry skin or fully soaked skin, which is why blisters show up on hot days and long runs. In a 2022 study of long-distance hikers, walking in wet socks nearly doubled the risk of blisters.

Blisters are also extremely common in running. Research has reported blisters in up to 39% of marathoners, and in trials at multistage ultramarathons, 83% to 100% of runners developed them. Toes are the most common site; in one of those trials, 59% of blisters formed on the toes.

So prevention comes down to choosing socks and shoes that cut friction, keep your feet dry, and take pressure off your toes.

Start With Your Socks

Most runners blame their shoes. But your sock is the layer actually touching your skin, which makes it the most direct way to control friction, and the easiest thing to change.

Skip Cotton Socks

Cotton absorbs sweat and holds onto it. That traps your feet in the damp, high-friction state where blisters form fastest. In double-blind testing with long-distance runners, acrylic socks produced fewer and smaller blisters than cotton socks.

One caveat: that same 2022 hiker study found that once moisture was accounted for, fiber type alone didn't predict blisters. Wetness was what mattered. Whatever fiber you choose, the job is the same: keep your feet dry.

Choose Socks That Stay Put

Every time a sock slides down, bunches under your arch, or folds at the toes, it creates a pressure point where friction concentrates. The fix is a sock that stays put, and that comes down to how the sock is built rather than how tightly you pull it on. It's also why no-show socks slip on some runners and not others.

Cushion level plays a part too, since cushioning absorbs some of the friction that would otherwise land on your skin. There's no single right amount. Plenty of runners want a plush layer underfoot for long miles, and plenty prefer a thinner, more connected feel. Both are legitimate choices that ultimately come down to your personal preference. Change Wet Socks on Long Runs

If your feet get soaked from rain, creek crossings, or heavy sweat, changing into a dry pair mid-run is one of the most effective things you can do. Wet socks nearly doubled blister risk in that same hiker study. For marathons and long trail days, pack a spare pair in your vest or drop bag.

Get Your Shoe Fit Right

Shoes that are too small jam your toes. Shoes that are too big let your foot slide. Both end in blisters.

When you're fitting running shoes:

  • Leave about a thumb's width of space between your longest toe and the front of the shoe.

  • Look for a snug hold through the midfoot and heel, without pressure points.

  • Fit shoes with the socks you'll actually run in, since a thicker or thinner sock changes the fit.

  • Remember that feet swell on long runs, so fit for the end of the run, not the start.

Your blisters can also tell you what's wrong with the fit. Blisters on top of or between your toes usually mean the shoe is too small. Blisters on the ball of your foot suggest the shoe is too wide and your foot is sliding. Heel blisters point to heel slip, which lacing can often fix.

Try the Runner's Loop for Heel Blisters

If your heel lifts with each stride, use the runner's loop, also called heel-lock lacing. Thread each lace end through the extra eyelet at the top of the shoe to form a loop, then cross the laces and pull them through the opposite loop before tying. It cinches the ankle collar so your heel stays planted without over-tightening the whole shoe.

Keep Your Feet Dry

Two popular dryness tricks don't hold up well in testing. Antiperspirants applied to feet showed no difference in blister rates in trials run in warm conditions, and they irritate some runners' skin. Foot powders have shown no proven benefit either, and some military trials found powders increased friction once they mixed with sweat.

Does Taping Your Feet Prevent Blisters?

The evidence is mixed, and where you put the tape seems to matter. In a 2014 randomized trial of ultramarathon runners, feet pre-taped with paper tape blistered at a similar rate as untaped feet, yet 84% of the runners still said they'd use tape again. A larger 2016 follow-up trial by the same research group applied paper tape directly to each runner's blister-prone spots and found it reduced blisters by 40%.

Taping your known trouble spots before a race is cheap, low-risk, and worth doing if you already know where you blister. Just don't count on tape to make up for socks or shoes that don't fit.

Lubricants and anti-chafe balms are less reliable. They lower friction at first, but lab studies show friction can climb back up after about three hours as the skin softens. For shorter runs they can help; for long efforts, reapply or don't rely on them alone.

Catch Hot Spots Before They Become Blisters

A hot spot is that red, stinging patch that shows up mid-run before a blister forms. Don't push through it. Stop, and cover the spot with tape, moleskin, or a blister bandage to spread out the pressure. Take 10 seconds to smooth out your sock and re-lace the shoe while you're at it.

Cover a hot spot right away and you'll usually save the run. Wait until it stings with every step and the blister has probably already formed.

How to Treat a Blister From Running

Sometimes a blister wins anyway. Here's how clinicians recommend handling it.

If the blister is small and intact, leave it alone and cover it with a bandage or moleskin pad. Unbroken skin over a blister is a natural barrier against infection. If a blister is painful enough to keep you from walking normally, the Mayo Clinic's blister first-aid guidance describes how to drain it safely: wash your hands and the blister, apply an antiseptic, sterilize a needle, prick the blister near its edge, let the fluid drain, and leave the overlying skin in place before covering it with antibiotic ointment and a bandage.

See a doctor if you notice signs of infection, like skin color changes spreading out from the blister, increasing pain, warmth, or pus, or if blisters keep coming back in the same spot despite fit changes.

Should You Pop a Blister After Running?

Not if you can avoid it. An intact blister protects the skin underneath while it heals. Only drain a blister if it's large and painful, keep things clean, and never peel away the skin on top.

Do Compression Socks Prevent Blisters?

It depends on where the compression is. Knee-high graduated compression socks are designed for circulation and recovery, and they aren't a blister fix on their own. Compression through the arch is different. It hugs the sock to your foot and helps keep it from sliding or bunching, which removes one of the main sources of friction inside your shoe. Because toes take the most friction.
